Push-ups: technique, progressions and a weekly plan that fits

Push-ups train the chest, the shoulders, the triceps and the trunk with nothing but the floor, and at matched effort they build muscle about as well as the bench press. In an 8-week trial by Kikuchi and Nakazato, push-ups and a bench press at about 40% of maximum gave comparable gains in muscle size and strength. You will also see a striking figure quoted online: in a study of 1,104 male firefighters by Yang and colleagues, men who could do more than 40 push-ups had far fewer cardiovascular events over ten years than those who managed fewer than 10. That study was observational, counted only 37 events and adjusted only for age and body mass index. Push-up capacity is a marker of fitness, not proof that push-ups protect the heart. The useful message is practical: a movement you can do anywhere, scaled to your level, two or three times a week.

Your weekly push-up volume

Enter the sets and repetitions you do at your current level, and the number of days a week you train them.

Reps per week
72 reps
Reps per session
24 reps
Per week after adding one rep a set each week for 3 weeks
99 reps

At least four weekly sets per muscle group is a reasonable minimum for busy people. Move to a harder variation rather than chasing very high counts.

Left, the top of the push-up: arms straight and the body in one line from ankles to head, shown by the dotted line. Right, the bottom: chest close to the floor, elbows bent and angled back.

What push-ups can and cannot do

The NHS lists push-ups among muscle-strengthening activities, and its own set of strength exercises starts with a wall press-up. The evidence for their effect is better than many people assume. Besides the Kikuchi trial, a 2018 study by Kotarsky and colleagues found that four weeks of progressive push-up training raised bench-press strength as much as bench-press training did. A 2015 trial by Calatayud and colleagues found similar strength gains from band-loaded push-ups and the bench press when both were matched for muscle activity.

The limits are real too. These were short studies in young adults, and the bench press allows much heavier loads than the floor ever will. Push-ups match the bench press at low and moderate effort, not at every load. They are a full answer for health and general strength, and a partial one for someone chasing a maximal press.

The firefighter study, read carefully

Yang's cohort was made of active men with an average age of 39.6. Those who completed more than 40 push-ups had a much lower ten-year incidence of cardiovascular disease than those under 10. The authors themselves asked for larger studies in more diverse groups. Men who can do 40 push-ups tend to be lighter, fitter and more active in every way, and the analysis could not separate those factors. So the result does not mean that reaching 40 will lower your own risk by any amount.

Do not test your maximum number of push-ups if you have heart disease or high blood pressure without asking your doctor first.

Push-up form, step by step

  1. Place the hands. Slightly wider than the shoulders, fingers pointing forward, under or just outside the chest.
  2. Set the line. Step the feet back. Squeeze the glutes and tighten the trunk so that ankles, hips, shoulders and head form one straight line.
  3. Lower as one piece. Bend the elbows and bring the chest towards the floor. Let the elbows travel back at an angle rather than flaring straight out to the sides.
  4. Reach the bottom you can control. Chest a few centimetres from the floor, or the depth at which the line still holds.
  5. Press away. Push the floor until the arms are straight, keeping the hips level with the shoulders.
  6. Breathe. In on the way down, out on the way up.

Easier and harder variations

Push-up difficulty can be scaled with surprising precision. Ebben and colleagues measured the force through the hands in several versions. Push-ups with the feet raised produced the highest force. Push-ups with the hands raised, and push-ups from the knees, produced less than the standard version. Suprak and colleagues showed that the share of body weight you support changes between the top and the bottom of the movement, so a shorter range is a fair way to make the exercise easier for beginners.

  • Easiest: wall push-up, standing at arm's length from a wall.
  • Easier: hands on a desk, a kitchen counter or a hotel bed frame; the higher the hands, the easier it gets.
  • Partial range: standard position, lowering only halfway at first.
  • Knee push-up: on the knees, the body still straight from knees to head.
  • Standard push-up.
  • Harder: feet raised on a chair or a low step; a pause at the bottom; a resistance band across the back.

Move to the next level when you can complete three sets of 12 to 15 clean repetitions at the current one.

How many push-ups a week

The WHO asks adults to do muscle-strengthening activities on two or more days a week. A 2017 meta-analysis by Schoenfeld and colleagues found that more weekly sets per muscle led to more growth, about 0.37% per extra set. Ten or more sets showed only a trend, not a firm threshold. For people short of time, Iversen and colleagues recommended at least 4 weekly sets per muscle group, with loads you could lift 6 to 15 times, or 15 to 40 repetitions when sets go to failure.

The calculator counts the total. Three sets of 8 on three days a week make 72 push-ups, 24 per session. If you add one repetition per set each week for three weeks, the week reaches 99. That is a steady, measurable progression. No verified study supports daily push-up challenges with no rest days, so treat them as a motivation trick, not a method.

Common mistakes

  • Sagging hips. The trunk gives up before the arms. Use an easier variation.
  • Hips piked high. It shortens the movement. Check the line from the side.
  • Elbows flared straight out. Coaches usually bring them back at an angle, which most people find easier on the shoulders.
  • Head dropping first. The nose reaches the floor before the chest. Keep the neck long.
  • Half repetitions counted as full ones. Fine as a planned regression, misleading in a test.

A 20-minute version in a hotel room

  1. Warm-up, 3 minutes. Arm circles, ten wall push-ups, ten bodyweight squats.
  2. Push-up ladder, 7 minutes. Do 2 repetitions, rest 20 seconds, then 3, then 4, up to a number you can control, and start again from 2.
  3. Incline push-up, 5 minutes. Hands on the bed frame or desk, 3 sets of 12.
  4. Plank, 5 minutes. Four holds of 30 seconds, as described in the plank guide.

A push needs a matching pull. Balance your week with pull-ups or rows, and see ten essential movements for the full menu. If you are short of floor space, the hotel room workout fits push-ups into a whole-body circuit.

When to stop

Push-ups load the wrists and the front of the shoulders. Use a range you can control and keep your trunk rigid. If the wrists ache, try push-up handles or fists on a folded towel. Stop for sharp shoulder or wrist pain, and get it checked before you return.

Questions

Are push-ups as good as the bench press for building muscle?

At low and moderate effort, broadly yes. In an eight-week trial, push-ups and a bench press at about 40% of maximum gave similar gains in muscle size and strength, and another study found band-loaded push-ups matched a heavier bench press. The bench press allows heavier loads, so for maximal pressing strength it still has the edge.

Does doing 40 push-ups mean my heart is healthy?

No. The study behind that figure followed 1,104 male firefighters and found fewer cardiovascular events in those who could do more than 40. It was observational, counted only 37 events and adjusted only for age and body mass index. Push-up capacity reflects general fitness. It is not a heart test and not a target that lowers your personal risk.

Are knee push-ups a real exercise or a cheat?

They are a real exercise. A force-plate study found that push-ups from the knees put less load through the hands than the standard version, which is exactly what a beginner needs. Keep the body straight from knees to head and use the full range. Move to standard push-ups once three sets of 12 to 15 feel controlled.

How many push-ups should I do per session as a beginner?

Start with what you can do cleanly at an easy level, such as three sets of 8 with the hands on a desk, on two or three days a week. A review for time-pressed people recommends at least four weekly sets per muscle group. Add one repetition per set each week, then move to a harder variation.
